W.O.D. Workout of the Day - Fat Burning Circuit 10

Blast your fat with this intense circuit workout.  You just need a few simple items.
This is a  pyramid type workout.  You will start with 50 reps of the first exercise and take away 10 reps as you complete each exercise.

You will start and finish this workout with  some Jump Ropes.

EQUIPMENT
  • Dumbbells
  • Kettlebell (1 heavier Dumbbell will also work)
  • Jump Rope (you can also jump without the jump rope)
WORKOUT
  • Jump Rope - 400 reps
  • Kettlebell High Pull  - 50 reps
  • Feet Elevated Push Ups - 40 reps
  • Dumbbell Step Ups - 30 reps (15 reps each side)
  • Dumbbell Squat to Rotational Press - 20 reps
  • 8 Count Body Builders - 10 reps
  • Jump Rope - 200 reps
Go through this workout as quickly as possible.  Rest only as needed and get right back to it.  You want to keep your heart rate up and power through this workout to blast that fat!


Kettlebell High Pull (You can use 1 Dumbbell and hold each end)

W.O.D. Killer Circuit Bootcamp Workout

So, I am still resting my ankle and I am trying to rest my body, but I hat not working out.  We had a great lab at school yesterday.  We did an awesome killer bootcamp style circuit workout that hit all parts of the body.  I was careful not to put any stress on my ankle (injured from running).  If an exercise required that I jump or hop on my right foot then I just did the work on my left foot instead.  I can tell you that my leg leg/foot got a good workout, lol.  After this workout my ankle actually felt warmed up and a bit better.

Killer Barbell Bootcamp Workout!

WARM UP:

5 minutes Cardio: 
Normally I would run on a treadmill for 5 minutes but with resting my ankle I decided to try a rowing machine instead.  I also worked a bit on a stationary cycle.  It worked out well.

Prone ISO Hold - 30 seconds, 10 seconds rest x 2 rounds.

Push Up - Scapular Protraction / Retraction - Hold 30 seconds - alternating 2 seconds each  of protraction and retraction.

Reverse Crunches - 1 minute as many reps slow and controlled, spine rolling up and down 1 vertebrae at a time.

2 Legged Jump to single leg land and hold - 1 minute - steady, balanced, as many reps as you can maintaining stability. (Photo shows take off, but landing on 1 foot to balance.)

Lateral 2 Legged Jump to single leg land and hold - Same as above but jumping to the side. 1 minute - steady, balanced, as many reps as you can maintaining stability.

CIRCUIT 1 -  No rest, do not put the barbell down at all (unless you have to), throughout entire circuit.
Barbell Burpee to Press x 30
(This is a squat thrust with a push up, jump up and pull barbell up into a press, jump back down into burpee).
Barbell Bent Over Rows x 30

Barbell Squat Press x 30

Barbell Squats  x 30

Barbell Ab Crunches (don't let elbows touch the ground) x 30
(I have never seen this exercise before.  You lay on the ground with the barbell in a lowered chest press position and crunch up and down without letting your elbows touch the floor.  Ouch!

Rest for a few minutes.


CIRCUIT 2:

Dumbbell Scapular Depression Dip Hold - 30 seconds hold
(This is like a bench dip, pictured but you hold onto dumbbells on the floor and push yourself up as high as you can , depressing your scapulae and hold)

Single Shoulder Barbell Squat Right x 30

Single Arm Barbell Row Right x 30
(as pictured but we had to stand in a bent over row position.  This can be dangerous as the barbell's gravity can be off center.  Often times this will be performed with only 1 plate on the end the the other end without the plate is on the floor.  My classmate Chrystian ended up smacking himself in the jaw with the plate of the barbell as he lifted it up.  He was really hurting after that.)


Single Shoulder Barbell Squat Left x 30
Single Arm Barbell Row Left x 30

Rest for a few minutes.

CIRCUIT 3
Overhead Barbell Scapular Elevation - 30 seconds hold
(push barbell up as high as you can and press arms inward)

Bent Over Scapular Protraction & Retraction - Hold 30 seconds, alternating 2 seconds each of protraction and retraction.




Dumbbell Scapular Depression Dip Hold - 30 seconds hold
For more of a challenge, elevate feet on a step or bench.
(This is like a bench dip, pictured but you hold onto dumbbells on the floor and push yourself up as high as you can , depressing your scapulae and hold)

Push Up - Scapular Protraction / Retraction - Hold 30 seconds - alternating 2 seconds each of protraction and retraction.
For more of a challenge, have feet elevated on a step or bench.


Rest for a few minutes.
Cooldown - You earned it!

COOLDOWN:

5 minutes Cardio followed by stretching and SMR.

Week 2, Day 3 of Jorge Cruise's "The Belly Fat Cure - Fast Track"

So far...So good!

I am now halfway through my second week of Jorge Cruise's "The Belly Fat Cure - Fast Track" eating plan.  It seems easier now that my body is used to not having those bad carbs and sugar.  I haven't lost any extra weight yet this week but my clothes feel looser and I feel good.  I am hoping by the end of the week I will have a small loss.

I was happy that I made it through the Fish Fry on Friday night and my book club on Saturday night without cheating, or messing up.  I just made good choices and passed on the hors d'oeuvres, bread basket & dessert and ate a small bowl of beef stew and a nice fennel salad.  I didn't even have any wine even though I could have had 1 or 2 glasses.  I really want to have a good, clean 2 weeks on this fast track program.

I do need to get more sleep but that has alwas been something I have a hard time managing.  I woke up early and got a nice workout in:

Awoke:  4:45 am
Warm-up & Workout: 5:00 am

TURBO FIRE - 45 minute workout!

I had a quiz at my Personal Fitness Training School, Chapter 13, NASM - Strength Endurance Chart - Acute Variables.  Woo Hoo, I Aced it!

We seem to be ahead in class so our teacher had us work out before lunch for about 30 minutes.  It was an exhausting circuit.  We learned how to progress exercises to make them more challenging for our clients. When we were finished he gave us a 30 minute break and we all ended up laying on mats on the floor to cool down and rest.  We looked dead, lol.

WARM - UP:  5 - 8 minutes Stretching
WORKOUT:  2 Circuits of the following - 1 minute each, as fast as possible - 10 seconds "rest"

3 minutes rest - Repeat 2 circuits again.
  • DB Push Up with Renegade Row to Mountain Jumper
  • MB Lunge with Rotation to Overhead Reach
  • Squat with Horizonatal Row and Alternating Side Leg Lift
  • Crunch on Bench to Jumping Pull Up
  • Plank Diagonal Mountain Jumpers

We came back from lunch to our usual Lab work:

Warm - Up: 30 minutes Foam Rolling (Self Myofascial)
                     5 Minutes Dyamic Stretching

WORKOUT:  Too many circuits to list of Balance and core exercises some alone, some with partners. 
The workout lasted about 50 minutes of Balance, short break and about 20 minutes of core work.

MEALS:
Meal #1:  Jorge Cruise's Skinny Muffin with Blueberries, coffee with sugar free creamer
Snack:  1 scoop of MetRx Protein powder with water
Meal #2: 3.5 ozs or beef , top sirloin, 1 cup of brussels sprouts
Snack:  1 small pkg. of Trager Joe's "Just a handful of cashews", 1 Tbs of shredded cheese
Meal #3: 1 small bowl of homemade chicken soup (chicken breast, stock, carrots, celery, onion

WATER:  9 glasses

Week 10, Day 5
My SMART Quest for today is:  Try and not go too crazy!  I have a dinner event to help put on/serve at.  Italian food!  Pasta, sausage, wine, etc.  I will have a meal but keep it small , noting healthy to eat there, that is for sure!  Went to bed at 11:00 pm. 

Sleep: 7 hours! Went to bed at 11;00 pm, woke up at 7:00 am
Awoke: 5:00 am
Warm Up: 5:35 am
12 push ups
20 squats
20 spiderman climbs
30 jumping jacks

Completed 2 rounds!
Workout: 5:40 am

Today I am doing Scott Colby's Weight Based Interval Training 3, week 10 - Ageless Abs 2 Program!   I will NOT be adding extra reps but will be going ALL out and as heavy as I can for the reps.

DB Renegade Rows with Push Ups x 10 push ups (5 rows each side) with 2 - 31 lb DB's for all 4 rounds
DB Pull to Overhead Press x 8 with 2 - 18.5 lb DB's for all 4 rounds
DB T-Stabilization x 10 total (5 each side) with 2 - 16 lb DB's for all 4 rounds
DB Bent Over Row to Tricep Exentsion x 8 with 2 - 16 lb DB's for all 4 rounds

I was able to complete 4 rounds in 20:40 minutes

I finished this workout with a 5 minute Couplet Finisher #2
Bodyweight Rows until you can't do any more - 25, 20, 16 reps per round

It actually took me 5:33 to finish.

This was still really difficult. The T-Stabilizations were a little more manageable this time. 16 lbs was still heavy for my right arm but I had better control. I kept the weights pretty much the same this time as last time!  Great workout!

Week 10, Day 3
My SMART Quest for today is:  Try and keep looking ahead.  I feel as though I am not seeing the results as quickly as last time, but I do see a difference in the mirror on my arms. shoulders, etc.  I have to stop worrying about the scale.  Let it GO!!!

Sleep:  5 3/4 hours.  Went to bed at 11:15 pm, woke up at 5:00 am.
Awoke: 5:00 am
Warm Up: 5:25 am
12 push ups
20 squats
20 spiderman climbs
30 jumping jacks

Today I am doing Scott Colby's Weight Based Interval Training 2, week 10, from Ageless Abs 2 Program! Since this is HEAVY Weights, I will once again NOT be adding extra reps but will be going ALL out and as heavy as I can for the reps.

For some reason, I like this workout.  It is difficult but i was able to bump up the weights in most areas or at least stay the same.  I was super sweaty!  Good Stuff! I could really feel those push ups at the end.

Week 9, Day 5
My SMART Quest for today is:  I've lost rack of my reward day so I have been trying to do every 7 days.  I feel like I keep veering off track a bit with my meals.  I intend t get more strict with this as I feel it will hamper my results if I do not.  I continue to work as hard as i can with the workouts!
Awoke:  5:00 am

Today I am doing Scott Colby's Weight Based Interval Training 2, week 9, from Ageless Abs 2 Program!  Since this is HEAVY Weights, I will NOT be adding extra reps but will be going ALL out and as heavy as I can for the reps.

It actually took me 5:50 to finish.

This was also really difficult. I had a tough time with the T-Stabilizations.  16 lbs was heavy for my right arm as I am left handed.  I really loved using 31 lbs per arm for the Renegade Rows with Push Ups.  I felt like I was really accomplishing something!  All of the exercises were very challenging with the weights I chose. Good workout!

This was really difficult.  It has been a long time since we used heavy weights.  I could really feel this, wow!  I love being able to press up those heavy weights.  My heart was racing and I was good and sweaty, lol.

Week 9, Day 1
My SMART Quest for today is:  Get back on track with my eating habits.  Clean up my act.  Workouts have been very good, but my eating has been odd.  Need to eat more often and eat better.  I went to bed very late. 
Sleep:  4 1/2 hours!  So BAD!!!!
Awoke:  5:00 am
Warm Up: 5:35 am 
12 push ups
20 squats
20 spiderman climbs
30 jumping jacks
Completed 2 rounds!  I continue to add extra reps to my warm up to get my heart going!

Today I am doing Scott Colby's Weight Based Interval Training#1, week 9, from Ageless Abs 2 Program!  I am adding more reps and doing more advanced moves.

DB Squat Thrust Push Up to Overhead Press  20 lb/17.5 lb Dumbbells x 8  reps per round

DB Squat with Bent Over Row 20 lb/22.5 lb Dumbbells x 8 reps per round
DB Renegade Row  20 lb/22.5 lb Dumbbells x 20 (10 each side)

As many rounds as possible in 20 minutes.  Rest only as needed.

Since this was a new workout, it took some time to figure out what weights would work best. 
DB Squat Thrust Push Up to Overhead Press - I started with 20 lb Dumbbells for round 1, but went down to 17.5 lb Dumbbells for rounds 2 & 3 ans then bumped back up to 20 lbs for the last round.
DB Reverse Lunge with Bicep Curl - I started with 17.5 lb Dumbbells in round 1, but had to cycle down to 15 lb Dumbbells for the rest of the rounds as it was just too heavy to maintain proper form.
DB Squat with Bent Over Row - I started with 20 lb Dumbbells for round 1, but bumped up to 22.5 lb Dumbbells for the rest of the rounds.
DB Renegade Row - I also started with 20 lb Dumbbells and bumped up to 22.5 lb Dumbbells for the rest of the rounds.

R#1 - 6:14, R# 2 - 6:10, R#3 - 5:35, R#4 - 5:54 - Total 23:13 minutes

I finished this workout with Finisher of 4 Tabata Intervals: 20 seconds on, 10 seconds rest

Side to Side Ski Jumps -  20 seconds on, 10 seconds rest x 8 rounds - 64, 65, 65, 65, 66, 66, 65, 65 reps per round. 
Suicide Drills -  20 seconds on, 10 seconds rest x 8 rounds - 18, 17, 17, 17, 16, 17, 17, 17 reps per round!
Jumping Jacks -  20 seconds on, 10 seconds rest x 8 rounds -28, 29, 28, 29, 29, 29, 30, 30 reps per round!   
Heismans - 20 seconds on, 10 seconds rest x 8 rounds - 74, 71, 71, 71, 71, 71, 71, 73 reps per round. 

16:00 minutes total.


This was a tough workout, especially since we had to add 4 Tabata Intervals to the end of the Weight Based Workout!  I was wiped out after doing all of this, but I felt great!  I had to take  nap afterwards.  I slept for 2 hours,  I felt so much better.

MEALS: 
Meal #1:  9:00 am -  1 small banana & coffee & sugar free creamer
Meal #2: 12:00 pm - egg white omelet
Meal #3: 3:00 pm -   grilled Tilapia fillet with 2 servings of Quinoa
Meal #4: 5:30 pm -   Snap Peas and Hummus
Meal #5: 8:00 pm -  top sirloin, broccoli, carrots & bamboo shoots stir fry!
WATER: 7 glasses

MINDSET: I really hope I will clean up my eating and be successful.  I have been eating within my caloric intake and usually at a deficit, but I have been eating stuff that is not good.  I had not been diligent at writing down what I eat everyday.  For me to be successful, I MUST do this.  Today was a good day food choice wise and calories, but I need to start eating a recovery meal or having a recovery drink.  Too much time is going by between workouts and my first meal.

Week 8, Day 5
My SMART Quest for today is:  I am really depressed today!  has some personal issues come up yesterday, but I refuse to let them keep me from working out! I am exhausted.  Stayed up very late! Not the usual late Friday for my daughter to go to school so I had to get up and workout with less sleep, oh well!  Of course this is the workout I DREAD!  I hope I will get through it!
Awoke:  5:00 am
Warm Up: 5:40 am 
12 push ups
20 squats
20 spiderman climbs
30 jumping jacks
Completed 2 rounds!  I continue to add extra reps to my warm up to get my heart going!

Today I am doing Scott Colby's Weight Based Interval Training#3, week 8, from Ageless Abs 2 Program!  I am adding more reps and doing more advanced moves.

DB Renegade Rows with Push Up and T-Stabilization  (12 lb. Dumbbells) x 16 push ups (8 rows each side) 
DB Bulgarian Split Squat with Overhead Press (17.5 lb Dumbbells) x 20 total (10 each side)
BOSU DB Side-Front Raise Combo (8 lb Dumbbells) x 16 (each time your arms come down equals 1 rep, will have to use fairly light weight)
DB One Legged Step Up (15 lb Dumbbells) x 24 each side
As many rounds as possible in 20 minutes.  Rest only as needed.


This week I bumped up to 17.5 lbs from 15 lbs last week for the DB Bulgarian Split Squat with Overhead Press.  I don't like this exercise, but I added extra weights and took off the extra reps.  It worked out good.. I kept the other exercises with the same weights and reps as last week.  I actually felt a little stronger so i was able to complete 3 full rounds instead of 2 1/2 like last week.
I was able to complete 3 rounds in 23:15 minutes. It still took longer to complete each round.  The push ups were killer and so were the Bulgarian over head presses. I made myself finish the 3rd round after the timer went off.  I really felt a sense of accomplishment especially since I had such an emotional roller coaster ride yesterday.
R#1 - 8:00, R# 2 - 7:43,  1/2, R#3 - 7:32 - Total 23:15 minutes

I finished this workout with Finisher #2 consisting of 
30 Dips + 30 Jumping Lunges (total)
20 Dips + 20 Jumping Lunges (total)
10 Dips + 10 Jumping Lunges (total)

A little easier to complete this week.  Total time: 4:07

My SMART Quest for today is:  Today is supposed to be a reward meal day. I don't want to have one, but we are supposed to meet friends later, so I will see what happens. I plan to be good during the day just in case.

Awoke:  5:00 am
Warm Up: 5:25 am 
12 push ups
20 squats
20 spiderman climbs
30 jumping jacks
Completed 2 rounds!  I continue to add extra reps to my warm up to get my heart going!

Workout:  5:30 am

I think I slept fairly well.  I used 17.5 lb Dumbbells for the Rotational Overhead Press again.  For the DB Rev. Lunge to Side Raise, I started with 15 lb dumbbells for round #1, but went down to 12 lb dumbbells for rounds 2 & 3.  Last week i did the opposite.  I felt tired again during this workout.
I was able to complete 3 rounds in 17:37 minutes.  I decided to finish a 4th round.  It took 22:43 minutes to finish.
R#1 - 6:23, R# 2 - 5:41,  R#3 - 5:33 R#4 - 5:06


WATER: 7 glasses

MINDSET: I had sort of an odd eating day.  I had to go and run errands which kept me out most f the day and I didn't bring food with me.  I then came home and ate bread!  i was just really wanting it and I know the dangers of being over-hungry!  I didn't eat much the rest of the day, but I just ate poorly.  I still was at a deficit, but not in a healthy way, oh well, there is always tomorrow!
